How the macro split is calculated
Macros are the three nutrients that carry energy: protein at 4 calories per gram, carbohydrate at 4, and fat at 9. Any macro target has to add up to your calorie target — that constraint is what makes the arithmetic work.
This calculator sets protein first, anchored to body weight rather than to a percentage, then divides what is left between carbohydrate and fat according to the preference you choose. Protein gets priority because it is the macro with the clearest case for a floor: it preserves lean mass while you are losing weight, and it is the most satiating of the three per calorie.
The official baseline is the Recommended Dietary Allowance of 0.8 g per kg of body weight — a minimum to avoid deficiency, not an optimum for someone training and dieting. The Acceptable Macronutrient Distribution Range puts protein anywhere from 10% to 35% of total energy, which leaves a lot of room above that floor. Common practice for people in a deficit doing resistance training sits well above the RDA, in the region of 1.6–2.2 g per kg.
A worked example
An 80 kg man eating 2,000 calories a day on a balanced split.
Protein at 1.8 g/kg: 80 × 1.8 = 144 g, which is 144 × 4 = 576 calories. That leaves 1,424 calories for carbs and fat.
A balanced split puts roughly 30% of remaining energy into fat: about 427 calories, or 47 g. The rest — about 997 calories — becomes carbohydrate, roughly 249 g.
Final target: 144 g protein, 249 g carbs, 47 g fat. Note how the grams differ wildly in size between macros; this is why gram targets confuse people who expect them to look similar.
Choosing between higher-carb and higher-fat
Once protein is set and calories are fixed, the carb-versus-fat split is largely a preference and performance question rather than a fat-loss one. Pick the one you can live with.
- Higher-carb suits people doing a lot of hard or high-volume training, who tend to feel flat and weak on low carbohydrate.
- Higher-fat suits people who find fattier meals more filling and who train at lower intensities.
- Balanced is the sensible default if you have no strong preference or have never tracked before.
- Fat is worth a floor of roughly 0.6–0.8 g per kg rather than driving it to zero, since it carries fat-soluble vitamins and affects palatability enough to matter for adherence.
Do you actually need to track all three?
Honestly, most people do not — not at first. Tracking three targets is roughly three times the friction of tracking one, and friction is what ends tracking habits.
A reasonable progression: track calories only until that is genuinely automatic, usually a few weeks. Then add protein as a single second target, which captures most of the benefit of macro tracking. Add carbs and fat only if you have a specific reason — a sport, a coach, a medical requirement.
Hitting protein and calories while letting carbs and fat land where they land is a perfectly respectable way to track, and it is the one people stay with.
Common macro tracking mistakes
The arithmetic is the easy part. These are the things that actually go wrong.
- Setting protein by percentage instead of body weight — a percentage of a low calorie target can leave protein far too low exactly when it matters most.
- Hitting macros perfectly but ignoring the calorie total. If the macros add up, the calories follow; if you are "hitting macros" and not losing weight, one of the three is being under-logged.
- Treating the targets as ceilings to be hit exactly. Within about 10 g on protein and 20–30 g on the others is close enough.
- Ignoring fibre and micronutrients entirely. Macros say nothing about food quality, and 250 g of carbohydrate from vegetables and oats is not the same day as 250 g from sweets.
FAQ
How much protein should I eat?
The RDA sets a floor of 0.8 g per kg of body weight for adults. People training and eating in a deficit commonly target considerably more — around 1.6–2.2 g per kg — which still sits inside the official 10–35% of energy range for protein.
Do macros matter more than calories?
No. Calories determine the direction of weight change; macros influence how you feel, train and recover while it happens. If you can only track one thing, track calories. If you can track two, add protein.
What if I go over on carbs but under on fat?
If the calorie total lands close to target, very little happens. Day-to-day macro variation matters far less than the weekly average, and chasing exact splits at every meal is a fast route to quitting.
Should macros change on training days?
Some people add carbohydrate around hard sessions and reduce it on rest days, keeping protein and weekly calories constant. It is a refinement, not a requirement, and it is worth nothing until the basics are consistent.
